1- Knee to Chest Stretch

We start with the knee to chest stretch.

  • Lie flat on the floor in a neutral position with your knees bent and feet flat.
  • Pull one knee toward your chest while keeping the other leg in the starting position.
  • Take deep breaths and hold for five seconds before you slowly return. Repeat with the opposite leg to balance your lower spine.

2- Cat Cow Exercise

This exercise keeps your spine flexible and your back muscles strong.

  • Begin on hands and knees with palms flat and arms straight at shoulders width.
  • Inhale as you arch your back, lifting your head and tilting your hips to point your buttocks upward.
  • Exhale as you round your spine, pulling your belly button toward the floor and tucking your head.

3- Supine Twist

This stretching motion relieves pressure along the lower spine and improves mobility for rotational sports.

  • Lie on your back with knees bent and feet shoulder-width apart.
  • Drop your knees to one side while keeping your shoulders grounded.
  • Feel the stretch across your lower back and hips. Hold for five seconds, then slowly roll the knees to the opposite side.

4- Piriformis Stretch

  • Sit with your right ankle crossed over your left thigh and keep your back straight.
  • Gently pull the right knee toward your chest until you feel a stretch in your buttocks and hip.
  • If pain persists or feels worse, adjust your position by moving the bottom foot closer to or farther from your body. Switch sides and repeat with the left leg.

5- Bridge Exercise

This exercise strengthens back muscles, supports the lumbar spine, and stabilizes your hips.

  • Lie flat with knees bent, feet flat, and arms straight at your sides.
  • Tighten your abdominal muscles and lift your hips until your body forms a straight line from shoulders to knees.
  • Hold for five seconds, then slowly return to the ground.
